each format got its pros and cons.
.rm, small in size but sometimes laggy
.3gp, small in size but not clear
.mp4, big in size, much more clearer

set the frame rate to 12fps, some say can set to 15 or even 25, but I have not tried that.

there's a lot of software which can do the conversion. do a search in the forum or internet

For *.rm, 15fps max, 350kbps high quality but bigger file size. Someone can go for 400kbps, but not really stable, huge file size, and have to delete 1 second at the beginning(not too sure about this). I used 225kps, acceptable quality for viewing on E680 and file size is smaller, 2/3 of 350kbps.

For *.mp4, 30fps. Seldom convert to this format.

For *.3gp, only recording purposes. Don’t like the quality.

.rm with 15FPS, 200Kbit VBR 32Kbit stereo sound is the best thing for movies, good quality and not so big file size(150mb for 90min movie)..

15FPS 225kbit VBR 96kbit stereo sound for video music clips, one clip with 3.30min has so around 6-7Mb.

I think something's missing which is the screen size. Have to set it to 320x240. If not your phone will not play.
